Strength for runners: what to train and why it works

Heavy loads and plyometrics improve economy and performance without touching VO₂max. Which exercises, how many sets, and how to fit it in without arriving wrecked to your intervals.


For years strength was sold to runners as injury prevention. The strongest evidence points somewhere else: strength improves performance, mostly through running economy, and it does so without raising VO₂max or adding weight.

A systematic review with meta-analysis across 31 studies and 652 middle- and long-distance runners found economy improvements with heavy loads (small effect) and with combined methods — heavy strength + plyometrics (moderate effect). Plyometrics alone works mostly at low speeds (≤12 km/h), and isometric or submaximal-load work showed no effect.

That improvement translates into performance, and it does not come from VO₂max

The same group, analysing performance rather than economy, found a moderate effect for heavy-load training and a large effect for combined methods on time trials, with no changes in VO₂max or its associated velocity. In other words: you run faster while spending less, not by consuming more oxygen. Blagrove’s review on physiological determinants reaches the same conclusion and recommends 2–3 sessions a week.

Two weekly sessions of 30–40 minutes cover all of this without invading the running.

Heavy does not mean dangerous

The improvement comes from high force production, not muscular exhaustion. Short sets, well away from failure and with good technique: you finish the session able to run, not crawling. If you want this block to go further, creatine is the only supplement with a measured effect here, with the caveat of the extra weight (creatine and running).

Interference between strength and running is smaller than was believed

An updated systematic review with meta-analysis (43 studies) did not find that concurrent training compromises maximal strength or hypertrophy versus strength training alone; it did find a small negative effect on explosive strength, which grows with aerobic volume and when the sessions are very close together.

  • Stack the hard days: strength on the same day as your intervals, keeping the easy days clean.
  • Never heavy strength the day before the long run, or the day before a race.
  • In the competition phase, halve the strength volume but do not drop it: what took months to build is lost in weeks.
  • If you are new to the gym, start with 2–3 weeks of technique and moderate loads before going heavy (strength training guide).
