Progression and periodisation

The six routes to progressive overload, how to build a mesocycle, when to deload, and what to do when you stall.


Progressive overload does not mean “add weight every week”. It means the stimulus increases in some measurable way over time. When the weight stops going up — and it stops sooner than you think — there are five other routes.

The six routes to progression

Double progression: the default method

Set a range (say 8–12). Work with a weight until you hit 12 reps on every set; then add weight and go back to 8. It is simple, it is measurable and it works for years.

Building a mesocycle

    Pick a length: 4–6 weeks

    Long enough to accumulate progress, short enough to correct course if the plan is not working.

    Week 1: entry

    Target volume minus 1–2 sets per muscle, effort at 3 RIR. This is where you calibrate loads.

    Weeks 2–4: accumulation

    Add reps or sets and move progressively closer to failure (3 → 2 → 1 RIR).

    Week 5: deload

    Half the sets, loads at 60–70%, well away from failure. You come back with less fatigue and usually hit new numbers.

    Repeat, changing little

    Keep the main lifts, rotate the accessories. Comparing blocks only makes sense if something stays the same.

What the evidence saysLimited evidence

A deload does not cost gains and it clears out fatigue

A supervised trial with a one-week deload found the deload group maintained (and on some measures improved) size and squat performance. The practice is widespread in strength sports: in one survey the typical deload lasts ~6.4 days and is applied every ~5.6 weeks. The evidence is still limited, but the cost of deloading is low.

Periodisation: linear, undulating or none

The meta-analysis by Harries and colleagues found no differences between linear and undulating periodisation for upper or lower body strength. What the reviews do show is that planning progression beats training without structure.

  • Linear: volume drops and intensity rises across the weeks. Simple, good for peaking for a number.
  • Undulating: rep ranges alternate within the week (heavy / medium / light). Useful for managing joint fatigue.
  • Block: phases with a dominant goal (volume accumulation, then intensification). For advanced lifters with a calendar.

Before you change the program

Check for two weeks: sleep, protein and calorie intake, and whether you are genuinely logging effort. Most “plateaus” are recovery problems dressed up as programming problems.
