Recovery: sleep, protein and fatigue

What decides whether the stimulus becomes adaptation: sleeping, eating enough protein, and managing accumulated fatigue.


Training proposes; recovery disposes. You can run the perfect program: if you sleep five hours and eat below your needs, the result will be mediocre and you will blame the program.

Protein: the number that matters

Around 1.6 g of protein per kg per day covers it

The meta-analysis by Morton and colleagues (42 groups, 723 participants) places the plateau for lean mass gains at 1.62 g/kg/day, with a confidence interval reaching ~2.2 g/kg/day. Above that, no additional benefit attributable to protein is observed.

  • Spread it across 3–5 meals with 0.3–0.4 g/kg each.
  • In a calorie deficit, move towards the top of the range to protect lean mass.
  • Total daily protein matters far more than the exact timing of each meal.
  • If you fall short from food, powder is convenient food, not an ergogenic aid: which type to pick.

With high protein and strength training maintained.

Those percentages are a shortcut. Your number comes from your expenditure —how many calories you need— and from the rate at which you want your weight to move —planning the deficit or the surplus—. If you only want the figure, the calculator does both sums.

Sleep

Sleeping less than you need lowers performance, raises perceived effort and worsens recovery between sessions. No supplement compensates for chronic sleep deprivation. If you can only fix one thing outside the gym, fix this one.

Soreness is not the invoice for progress

It shows up mostly with new exercises and heavy eccentric work. A plan that causes it every week is usually changing too much, not stimulating more. And blunting it with high-dose antioxidants can cost you part of the adaptation you were after (what is known).

Stopping and coming back

Losing it is slower — and regaining it faster — than people fear

The meta-analysis on training cessation in older adults shows losses in muscle size with time off, but recovery on returning is markedly faster than the initial gain. One or two weeks off do not erase months of work.

  • A 1–2 week holiday: do nothing special; come back 10–20% lighter for a week.
  • A 1–2 month break: restart at half the volume and build back up over 3–4 weeks.
  • Illness: if symptoms are below the neck, rest. Coming back early speeds nothing up.
